If you are like most people who experience some sort of lasting pain, you have probably done your fair share of massaging and stretching by now, so it is time to move to some strengthening exercises.  Do any of these exercises isometrically at first (holding a position without moving). Isometrics are the best way to work with tendonitis until it calms down, then you can start working through full range of motion.   Start with 1-2 sets of a few repetitions or holds with the exercises that feel best. Then add more reps/sets as you continue to improve. These are called “banded deficit lunges,” and they are a great option (and one I regularly use) for clients and athletes who deal with knee pain.

The beauty of this exercise is that the band really supports the lead leg and helps keep it tracked into the proper movement pattern.

Although this makes the exercise slightly easier, it unlocks new potential as you can increase the volume when you do lunges.

And to make this exercise even better, when you add the 45 plate, the deficit causes a greater range of motion in the lunge, where your hip will fall below your knee. This will drive much better results as you learn to lunge with greater knee flexion and hip flexion.
