Formula for BMR: 
(10 x weight in kg) + (6.25 x height in cm) - (5 x age) -161

Then multiple your activity level (between 1.2-1.9) by your BMR for maintenence calories. 

A few tips:

Protein: 
.8-1g per pound you weigh
-each gram is 4 calories 

Fat:
30% of your maintenence calories / 9
-each gram is 9 calories 

Carbs: 
-add up protein and fat calories. Subtract that from maintenence calories and then divide by 4 (each gram carb is 4 calories)
